Lying awake at two in the morning is a particular kind of miserable, and the harder you try to sleep the further away it gets. Breathing exercises will not switch sleep on, but they give your attention somewhere to go that is not the ceiling.
The pattern below is the slowest in common use: a long, unhurried exhale with very little else to remember.
The pattern
Breathe in for four seconds. Hold gently for two. Breathe out for eight. Rest for two. Repeat.
The exhale is twice the inhale, which makes the cycle long and undemanding. If eight seconds strains, use six. Strain is the opposite of what you are looking for here.
How to do it in bed
Lie on your back or your side, whichever you sleep in. Breathe through your nose, and let the belly rise rather than the chest. Keep the breath quiet, as though slowly fogging a window.
If lying flat makes breathing uncomfortable, prop yourself up rather than pushing on.
Let the counting go
The count often starts to blur after a few minutes. That is a good sign, not a mistake. When it blurs, let it go entirely and stay where you are.
People sometimes keep counting rigidly as a way of doing the exercise properly, and end up more awake than when they started. The count is a ladder you are meant to drop.
If it does not work tonight
It will not, some nights. Sleep responds badly to being chased. Treat the practice as a way to spend the waking time more comfortably rather than as a technique that has failed when sleep does not arrive.
Persistent insomnia is worth taking to a doctor. Slow breathing is commonly recommended as part of a wind-down routine, but it is not a treatment for a sleep disorder.

- Is this the 4-7-8 method?
- It is close in spirit. Any pattern with a much longer exhale than inhale does the same job; the exact numbers matter less than the ratio and the lack of strain.
- Should I use a timer?
- A short one is fine, but do not set an alarm to end the session. If you are drifting, stay there.
- What if my mind keeps wandering?
- It will. Notice it and come back to the count. The returning is the practice.
